Caffeine is one of the few ergogenic aids with genuinely strong evidence, which makes it unusual on a page about beverages and health.
Where it sits among methylxanthines
Caffeine, theophylline and theobromine are methylxanthines. Caffeine is the one with meaningful performance evidence; theobromine, prominent in cocoa, is far weaker as a stimulant.
What the evidence supports
This is well established rather than promising. Caffeine improves endurance performance, reduces perceived exertion, and benefits some measures of strength and power output. Effects are consistent across many trials and reflected in position statements from sports nutrition bodies.
The mechanism is primarily central: adenosine antagonism reduces the perception of effort. The older explanation about increased fat oxidation sparing glycogen is now considered a lesser contributor.
Practical dosing
Research commonly uses 3-6 mg per kilogram of body weight, taken around 60 minutes before exercise.
For a 70 kg person that is roughly 210-420 mg — about two to four cups of coffee.
Higher doses do not improve results and increase side effects: tremor, elevated heart rate, gastrointestinal upset and anxiety. More is not better here, and the ceiling arrives quickly.
Coffee versus a measured supplement
Coffee works. Trials using coffee have shown ergogenic effects comparable to anhydrous caffeine.
The practical difficulty is dose precision: caffeine content varies substantially between brews, so hitting a target reliably is harder with coffee than with a measured capsule. For general training that hardly matters. For competition where you want repeatability, it does.
Individual variation
Responses differ considerably, partly through genetic variation in caffeine metabolism. Some athletes gain a clear benefit; others get side effects that outweigh it.
Test in training, never for the first time on competition day. Gastrointestinal upset mid-race is a genuinely common and avoidable outcome.
Cautions
Late-day training combined with caffeine will affect sleep, and sleep is the more important variable for adaptation. Habitual high intake may blunt the acute effect, though evidence on whether withdrawal restores it is mixed.
Anyone with a cardiac condition, arrhythmia, uncontrolled hypertension or an anxiety disorder should discuss caffeine with a clinician before using it deliberately for performance.
Competitive athletes should check current rules for their sport; caffeine's regulatory status has changed over time and is monitored in some contexts.

Is the evidence on xanthine athletic stamina conclusive?
Rarely. Most beverage research either studies an isolated compound at a dose well above what a cup delivers, or observes populations where the drink is entangled with lifestyle. The honest summary is usually a plausible, partially evidenced mechanism rather than an established clinical effect.
What matters more than which drink I choose?
Serving size, concentration, preparation method, total daily intake and timing. Café portions are frequently several times a nominal cup, and that single factor often explains more variation than beverage type does.
When should I speak to a professional?
