Tea and Iron Absorption: Why Meal Timing Can Matter

Tea can reduce absorption of iron from food. The effect is real, well documented, and considerably narrower than the way it is usually repeated.

Which iron is affected

Dietary iron comes in two forms and they behave differently.

Non-haem iron — from plants, grains, pulses, fortified foods — is the form affected. Tea polyphenols, particularly tannins, bind it in the gut and form complexes that are harder to absorb.

Haem iron — from meat, poultry and fish — is absorbed by a different pathway and is largely unaffected.

So the practical significance depends heavily on where your iron comes from. For someone eating meat regularly, the effect is small. For someone on a plant-based diet, it is worth attention.

How large is the effect

Studies have measured meaningful reductions in non-haem iron absorption when tea is consumed with a meal — figures in the range of 60% or more appear in the literature, though results vary with tea strength, quantity and meal composition.

Two things moderate it substantially:

  • Timing. Drinking tea an hour or more away from a meal largely removes the interaction.
  • Vitamin C. Consumed with the same meal, it markedly enhances non-haem iron absorption and offsets much of the inhibition.

Who should actually care

  • People with diagnosed iron-deficiency anaemia
  • People with low ferritin, whether or not anaemic
  • Menstruating people with heavy periods
  • Pregnant people, who have substantially higher requirements
  • Vegetarians and vegans, whose iron is predominantly non-haem
  • Frequent blood donors

If none of these applies and your iron status is normal, this is unlikely to be a problem worth reorganising your day around.

A workable routine

Drink tea between meals rather than with them. If you take an iron supplement, keep tea at least an hour away — the interaction is the same and supplements are usually the point at which it matters most.

Include a vitamin C source with iron-rich plant meals: citrus, peppers, tomatoes, brassicas.

Coffee has a similar though generally smaller effect, so the same timing applies.

The medical point

Iron deficiency has causes that matter, some of them serious, and the investigation is more important than the tea. If you are tired, pale, breathless on exertion or have been told your iron is low, that is a conversation for a clinician and a blood test — not a beverage adjustment.

Is the evidence on tea and iron absorption conclusive?

Rarely. Most beverage research either studies an isolated compound at a dose well above what a cup delivers, or observes populations where the drink is entangled with lifestyle. The honest summary is usually a plausible, partially evidenced mechanism rather than an established clinical effect.

What matters more than which drink I choose?

Serving size, concentration, preparation method, total daily intake and timing. Café portions are frequently several times a nominal cup, and that single factor often explains more variation than beverage type does.
