Caffeine Half-Life: A Practical Guide to Daily Timing
Caffeine half-life is the single most useful concept for anyone whose sleep is worse than they would like. It converts a vague sense that coffee is fine into arithmetic you can act on.
What half-life means here
Half-life is the time for your body to clear half of a dose. For caffeine it averages around 5 hours in healthy adults, with a genuinely wide range — roughly 2 to 10 hours depending on genetics, liver enzyme activity, smoking, pregnancy and certain medications.
Halving is repeated, not linear. From a 200 mg dose at 2pm:

Fifty milligrams still circulating at midnight is not trivial. It is around half a cup of coffee, present while you are trying to reach deep sleep.
Why you can fall asleep and still lose sleep
Caffeine blocks adenosine receptors. Adenosine accumulates through waking hours and creates sleep pressure; blocking it masks tiredness without removing it.
The consequence is that caffeine can reduce slow-wave sleep and total sleep time even when it does not stop you dropping off. People conclude caffeine does not affect their sleep because falling asleep is easy, while the quality of that sleep is quietly worse.
A practical cutoff
Work backwards from your bedtime rather than following a fixed rule. A common approach is to stop 8-10 hours before sleep, which allows most of a dose to clear.
If you sleep at 11pm, that means a last coffee around 1-3pm. Many people find that uncomfortably early, which is itself informative about how much they are relying on it.
Dose stacking
The other half of the problem is accumulation. Three coffees spread across a morning do not clear independently: each adds to what remains from the last. Track total daily intake, not just the timing of the final cup.
Remember the sources that do not look like coffee — tea, cola, energy drinks, chocolate, and some pain relief preparations.
Individual variation is real
Some people carry gene variants associated with slow caffeine metabolism and experience a much longer effective half-life. If moderate afternoon coffee reliably disrupts your sleep while others report no issue, that is a plausible explanation rather than imagination.
Adjust to your own response. General figures are a starting point, not a description of you.
What it does to sleep architecture
Sleep is not uniform. It cycles through light stages, slow-wave (deep) sleep and REM, and the restorative value is not spread evenly across them.
Research consistently finds that caffeine reduces slow-wave sleep and total sleep time, increases the time taken to fall asleep, and increases night-time awakenings. Crucially these effects appear even at doses taken many hours before bed, and even in people who report no difficulty sleeping.
One frequently cited finding is that a dose taken six hours before bed measurably reduced total sleep time while participants did not reliably notice.
That is the disconnect worth understanding: falling asleep easily is not evidence that caffeine is not affecting you. The cost lands on sleep quality, which is harder to perceive and more consequential.
What changes your clearance
Slower: pregnancy, particularly in later stages; oral contraceptives; some medications; certain liver conditions; and gene variants affecting the CYP1A2 enzyme.
Faster: smoking, which roughly halves half-life. People who quit often find their usual coffee suddenly feels excessive, and mistake it for withdrawal anxiety.

Is the evidence on caffeine half-life conclusive?
Rarely. Most beverage research either studies an isolated compound at a dose well above what a cup delivers, or observes populations where the drink is entangled with lifestyle. The honest summary is usually a plausible, partially evidenced mechanism rather than an established clinical effect.
What matters more than which drink I choose?
Serving size, concentration, preparation method, total daily intake and timing. Café portions are frequently several times a nominal cup, and that single factor often explains more variation than beverage type does.
