The Ultimate Caffeine Guide: Espresso vs. Matcha vs. Cold Brew vs. Yerba Maté
Explore how different extraction methods, leaf chemistry, and xanthine compounds affect caffeine absorption rate, adenosine binding, and peak energy durations.
A double espresso and a bowl of ceremonial matcha can carry almost identical caffeine. Almost nobody describes them as feeling the same. That gap — same dose, different experience — is the most interesting thing in this subject, and most of what gets written about it is wrong.
Caffeine is one molecule. Once it crosses into your bloodstream it does one primary thing: it occupies adenosine receptors, blocking the signal that would otherwise tell you that you are tired. It does not create energy. It defers the perception of its absence. What changes between drinks is how much arrives, how fast, and what arrives with it — and those three variables are enough to make the same 70 mg feel like two different drugs.
The numbers, in one place
Typical figures for a standard serving. Real values swing widely with cultivar, harvest, roast, grind, dose, water temperature and contact time, so treat these as the middle of a range rather than a measurement of your cup.

Two things jump out. Espresso is not the strongest drink on the list — it is the most concentrated, which is a different claim. A single shot carries about two thirds of the caffeine of a mug of filter coffee, in an eighth of the volume. And cold brew is usually the largest single dose most people encounter, not because cold water extracts better, but because the concentrate is strong and the glass is large.
Concentration is not dose
This is where most comparisons go wrong. Concentration is milligrams per millilitre; dose is milligrams full stop. Your body responds to dose.
A single-origin espresso is intense on the palate and modest in dose. A 12 oz nitro cold brew tastes smooth and rounded and can carry three times as much caffeine. People routinely underestimate the second because it does not taste strong — sweetness and low acidity mask dose in a way bitterness does not.
If you are tracking intake, the number that matters is on the glass, not the palate.
Why matcha feels different at the same dose
Shade-growing a tea plant in the weeks before harvest suppresses photosynthesis and raises the concentration of L-theanine, an amino acid found in almost no other food. Ceremonial matcha and gyokuro are the two drinks where this is most pronounced.
L-theanine crosses the blood-brain barrier and, in EEG studies, increases alpha-band activity in the 8–12 Hz range — a pattern associated with relaxed alertness rather than sedation (Nobre et al., 2008). Trials pairing L-theanine with caffeine report better sustained attention and fewer self-reported jitters than caffeine alone.
Note carefully what that does not say. L-theanine does not slow caffeine absorption. It does not reduce how much caffeine reaches your system. It does not neutralise a large dose. It changes how the same stimulation is subjectively experienced, which is a real effect and a modest one. Anyone telling you matcha gives you "calm energy with no crash" is describing a marketing position, not a pharmacological one.
There is also a mechanical difference worth naming: with matcha you consume the whole leaf as suspended powder, not an infusion of it. You get everything in the leaf, not only what dissolves.
Yerba maté and the second xanthine
Yerba maté carries caffeine alongside theobromine, the milder xanthine that dominates dark chocolate. Theophylline appears in some analyses at trace levels and is unlikely to contribute much.
Theobromine is a weaker adenosine antagonist than caffeine with a longer half-life, and it is a mild vasodilator where caffeine is mildly vasoconstrictive. That combination is the most plausible explanation for the flatter, longer curve maté drinkers describe. It is a reasonable inference from the pharmacology rather than something trials have demonstrated for maté specifically.
One genuine caution: traditionally prepared maté is drunk very hot through a metal straw, and epidemiological work associates habitually very hot beverages — of any kind — with elevated oesophageal cancer risk. The temperature appears to be the variable, not the plant. Letting it cool addresses it.
The half-life problem
Caffeine's half-life in a healthy adult averages around five hours, but individual variation is enormous — roughly two to ten hours, driven substantially by the CYP1A2 enzyme, which is genetically variable and inhibited by several common medications and by pregnancy (Nehlig, 2018).
The practical consequence is worth doing the arithmetic for. A 150 mg cup at 4 p.m. leaves around 75 mg circulating at 9 p.m. and roughly 37 mg at 2 a.m. For a fast metaboliser that is unremarkable. For a slow one it is the difference between sleeping and not.
This is why "does caffeine affect your sleep?" has no general answer and why self-experiment beats advice. If you suspect you are a slow metaboliser, the test is not how quickly you fall asleep — it is how rested you feel the following morning after an afternoon cup versus a caffeine-free one.
What to do differently tomorrow
- Count the dose, not the intensity. A large cold brew is a bigger caffeine event than two espressos, whatever it tastes like.
- Move your cut-off earlier before you cut down. For most people, timing changes sleep more than total intake does.
- If you want the L-theanine effect, drink shade-grown tea, not a supplement stacked on coffee. The trials used the combination; the tea delivers it in the ratio it evolved in.
- Treat 400 mg a day as the general adult reference point the FDA uses, and 200 mg in pregnancy per ACOG guidance — while remembering that both are population figures and neither is a personal prescription.
Speed of arrival, and why it changes the feeling
Dose explains most of the difference between drinks. The rest is how fast that dose lands.
Caffeine is absorbed almost completely from the gut, with peak plasma concentration usually somewhere between thirty and ninety minutes after drinking. That window is wide because it depends less on the caffeine than on everything around it.
Three things move it:
Volume and drinking speed. A double espresso is 60 ml and takes under a minute. A 12 oz cold brew takes twenty minutes and is often nursed for an hour. Identical totals, delivered as a spike versus a ramp.
Food. Anything in the stomach slows gastric emptying, which flattens and delays the peak. A cup with breakfast behaves differently from the same cup on an empty stomach, and the difference is large enough that people who describe coffee as making them anxious are often describing coffee-before-food.
Fat and protein. Milk contributes both, which is part of why a flat white lands more gently than a black coffee of comparable dose.
None of this changes total exposure. It changes the shape of the curve, and the shape is what you feel.
Tolerance, and what actually adapts
Drink caffeine daily and the effect fades. What is adapting is the receptor system: sustained adenosine blockade is associated with upregulation of adenosine receptors, so a larger fraction of them must be occupied to produce the same signal. The animal evidence for this is solid; the human evidence is more indirect but points the same way.
The consequence shows up as withdrawal. Juliano and Griffiths' review of the literature puts onset at roughly 12 to 24 hours after the last dose, peak discomfort at 20 to 51 hours, and duration anywhere from two to nine days. Headache is the most common symptom; fatigue, low mood and difficulty concentrating are close behind.
This leads to an uncomfortable argument. Rogers and colleagues have proposed that for habitual consumers, much of the morning lift is not a net gain but the reversal of overnight withdrawal — you feel better than you did an hour ago, not better than a non-consumer's baseline. The finding is contested and it does not mean caffeine does nothing: acute effects in people with little tolerance are well documented, and vigilance benefits under sleep pressure are robust.
What it does mean is that "coffee gives me energy" and "coffee returns me to normal" are hard to tell apart from the inside, and only one of them is a reason to increase the dose.
If you want to reset tolerance, the honest expectation is three to five genuinely unpleasant days and one to two weeks to feel settled. Tapering by roughly a quarter every few days is easier than stopping outright and arrives in the same place.
Decaf, without the mythology
Decaffeinated is a regulated word. In the EU, roasted decaf must be at or below 0.1% caffeine by weight; the US standard is at least 97% removed. In practice a cup lands around 2 to 5 mg — real, and roughly a fortieth of a regular cup.
Three processes dominate:
- Solvent-based, using ethyl acetate or methylene chloride. Ethyl acetate occurs naturally in fruit and is often marketed as "natural" or, when derived from fermented cane, "sugarcane process". Residual solvent is regulated, and measured levels in roasted coffee are typically far below the permitted limit.
- Supercritical CO2, selective for caffeine and gentle on flavour. This is the industrial default at volume.
- Swiss Water, which uses a caffeine-depleted green coffee extract as the solvent — no added chemical, and a strong retail story.
Decaf's real problem is not safety, it is fragility. The process opens the bean structure, so decaf roasts faster, is harder to read by colour, and stales sooner. A disappointing decaf is usually an old or badly roasted one rather than an inherently worse coffee.
Reading a label without being misled
- Per serving is not per container. A bottle holding two or three servings prints the smaller number.
- Guarana is caffeine. It appears separately in ingredient lists and its contribution is often not folded into the stated total.
- "Coffee extract" and "green coffee bean extract" contribute caffeine at unstated concentrations.
- Pure powdered caffeine is genuinely dangerous. The FDA has warned about it following deaths, because a teaspoon can carry a lethal dose and domestic scales cannot measure a safe one.
The reference points worth carrying: 400 mg a day for most healthy adults (FDA, and EFSA, which additionally suggests no more than 200 mg in a single dose), and 200 mg a day in pregnancy per ACOG. Both are population guidance. Neither is a personal prescription, and someone with an arrhythmia, an anxiety disorder or slow CYP1A2 metabolism may sit well below.
